Desk workers: calorie and protein needs

A desk job does not change the equation; it changes the multiplier. And the multiplier is doing more work than most people expect — the gap between a sedentary and an active day is bigger than the gap between most people's body weights.

The physical activity level, or PAL, is the ratio between total daily energy expenditure and basal metabolic rate. WHO/FAO and EFSA use it as the bridge between a resting figure and a real day. A desk job with no planned exercise sits at roughly 1.4. Someone doing physical work or training most days sits at 1.8 to 2.0. For a 75 kg adult, the distance between those two is in the region of 700-900 kcal a day — larger than almost any dietary change people attempt.

That has a specific consequence for desk workers: the energy budget is small, so its composition matters more. There is simply less room for foods that carry energy and nothing else before the protein, fibre and micronutrient columns start missing. This is the mechanism behind the common experience of eating "not much" and still not getting the nutrients — the budget is genuinely tight.

The second consequence is that unstructured movement — walking to a further coffee shop, taking stairs, standing calls, a lunchtime loop — has an outsized effect, because it changes the multiplier rather than adding a one-off. Thirty minutes of walking a day moves a sedentary PAL measurably. A single hard gym session a week does not.

The step target most people know is the obvious lever. It is worth knowing that the widely quoted round number came from a marketing campaign rather than a study, and that research since has generally found benefits accumulating well below it. Any sustained increase over your own current baseline is the part that matters.

The adjustment for this stage

No addition — a desk job sets a low physical activity level, and the whole story is in that multiplier.

PAL 1.4 is the sedentary/low-activity level in the WHO/FAO and EFSA framework: a desk job with little or no planned exercise.

Worked through for the middle row of the table below: a woman of 80 kg and 178 cm at age 40 has a Mifflin-St Jeor BMR of about 1 552 kcal. Multiplied by PAL 1.40 that is 2 172 kcal, which is the daily estimate.

Worked example: how age moves it

Women at 178 cm and PAL 1.40. Mifflin-St Jeor subtracts 5 kcal per year of age, so a decade is worth about 50 kcal a day before anything else changes.

Is walking enough exercise?

For the energy multiplier, daily walking does more than an occasional hard session because it changes every day rather than one. For strength and bone, it does not replace resistance training.
