Endurance athletes: calorie and protein needs
Endurance training does not add a flat number to your day. It adds whatever the session actually cost, which is why this page builds the requirement from the session rather than from a multiplier.

Most calorie calculators handle training with an activity multiplier, and for most people that is good enough. For endurance athletes it is not, because the week is not uniform. A four-hour ride and a rest day do not average into anything meaningful; they are two completely different days that happen to sit in the same week. The honest approach is to compute the baseline from body size and non-training activity, then add each session at its own energy cost.
That is what the exercise library on this site does. Every movement carries a MET value from the 2011 Compendium of Physical Activities, and the ACSM metabolic equation converts it to kilocalories a minute at your body weight. Add up your actual sessions and you have a training load that reflects the week you did rather than the week your multiplier assumed.
The nutrient that gets the least attention and causes the most trouble is carbohydrate. Protein targets in the 1.2-2.0 g/kg band are widely known; carbohydrate targets scaled to training load are not, and chronic under-fuelling of carbohydrate is the mechanism behind a large share of the fatigue, poor sessions and stalled progress that endurance athletes attribute to overtraining.
The failure state has a name — low energy availability — and it does not require you to look underweight. Its markers include disrupted menstrual function, stress fractures, frequent illness and a training load that stops producing improvement. Every one of those belongs with a sports physician rather than with a spreadsheet.
The adjustment for this stage
No flat addition — training energy is added session by session, because that is how it is actually spent.
PAL 1.9 covers a serious recreational endurance load. Elite volumes go well past 2.4, and rest weeks drop back toward 1.5.

The nutrients that matter most here
- Carbohydrate. The joint position statement scales carbohydrate to training load, in the region of 6-10 g per kg of body weight a day for endurance training. It is the fuel that limits sustained work, not protein.
- Iron. Endurance athletes, especially women and runners, are a recognised at-risk group. Whether your own ferritin needs anything doing about it is a blood-test and clinician question.
- Sodium and fluid. Sweat losses vary enormously between people and conditions. Weighing before and after a long session is the only reliable individual measurement.
- Calcium. Bone stress injuries are the classic consequence of chronic under-fuelling in endurance sport.
- Vitamin D. Same bone story, and northern winters supply none from skin regardless of how much you train outdoors.

- Build the week from sessions, not from one multiplier: hard days eat like hard days.
- Scale carbohydrate to the training load rather than keeping it flat across the week.
- Weigh yourself before and after a long session occasionally — it is the only individual sweat-rate measurement that works.
- Treat persistent fatigue, recurrent illness, stress fractures or menstrual disruption as medical questions.
