The sweat rate is an assumption you chose, not a measurement of you. Individual rates differ several-fold with fitness, acclimatisation, body size, the temperature on the day and how much löyly is thrown. The only way to know your own is to weigh yourself before and after: roughly one kilogram of body mass lost corresponds to one litre of fluid.

The four kinds of heat

Operating ranges of the rooms themselves. They are not health thresholds and there is nothing special about any particular number in them.

Finnish dry sauna. The Nordic and Baltic standard: a hot room with a stove full of stones, and löyly (leil in Estonian) thrown on to spike the humidity for a few seconds at a time.

Smoke sauna. Heated by a chimneyless fire for hours, then aired out before use. Warmed by the mass of the stones and the walls rather than by a running stove, so the heat feels gentler at the same reading.

Steam room. Much lower temperature, much higher humidity. Sweat cannot evaporate in saturated air, so the perceived load is high while the air temperature is not.

Infrared cabin. Radiant panels warm the body rather than the air, so the air stays comparatively cool. A different stimulus from a hot room, and not interchangeable with one.

What the evidence does and does not show

The short-term physiology is not in dispute. Sitting in a hot room raises skin and core temperature, dilates peripheral blood vessels, raises heart rate — in a hot Finnish sauna, into a range comparable with moderate exercise — and produces a fall in blood pressure afterwards as the vessels stay dilated. Those are measurable, repeatable, and uncontroversial.

The long-term claims are a different matter. The strongest human data come from Finnish population cohorts followed for decades, in which men who used a sauna more often had lower rates of cardiovascular events and lower all-cause mortality than those who used it rarely. That work — the analyses associated with Laukkanen and colleagues — is well conducted and worth taking seriously. It is also observational, and observational is doing a lot of work in that sentence.

Three specific problems keep it from being a causal claim. First, people who sauna four times a week in Finland are not a random sample: they tend to be healthier, wealthier and more socially connected than people who sauna once a month, and some of that is impossible to adjust away. Second, reverse causation is live — people who are already unwell use the sauna less, so illness can produce the association rather than the other way round. Third, there is no large randomised trial with hard outcomes, because running one for decades is not practical.

So the honest summary is: frequent sauna use is associated with better cardiovascular outcomes in Finnish cohort data; the short-term physiological effects are real and are a plausible mechanism; and no one has demonstrated that adding sauna to your week will change your risk. If you enjoy it, that is a perfectly good reason to do it. If you are considering it as a treatment for a condition, that is a conversation with a doctor.

Who should ask a doctor first, and who should not go in

This list is not exhaustive and it is not a diagnosis. It exists because heat is a cardiovascular load, and the people for whom that matters are not always the people who feel unwell.

Leave immediately, whoever you are, if you feel dizzy, sick, confused, or if you stop sweating. Sit down somewhere cool with your feet up rather than walking to find someone, and get help.

Cold exposure: the part people underestimate

The cold half of a contrast session carries different and, in open water, larger risks than the hot half. The first of them arrives within seconds.

Cold shock response. Sudden immersion in cold water triggers an involuntary gasp followed by uncontrollable hyperventilation, a jump in heart rate and a spike in blood pressure. It peaks in the first 30 seconds to three minutes and then settles. In a plunge tub it is unpleasant. In open water it is a drowning mechanism, because the gasp happens whether or not your head is under. This — not hypothermia — is what kills people in the first minutes of cold water.

Never alone. Every serious cold-water guideline agrees on this one. The failure mode is losing consciousness or losing swim capability, and both are survivable with someone there and frequently not survivable without.

Never after alcohol. Same reason as the sauna, plus impaired judgement about how long you have been in and how cold you actually are.

Enter gradually and keep it short. A cool shower before a plunge blunts the shock response. One to three minutes is a normal cool-down; there is no evidence that longer is better and there is a clear mechanism by which it is worse.

Afterdrop. Core temperature keeps falling for a while after you get out, as cold blood from the limbs returns to the core. That is why you can feel fine leaving the water and shivery ten minutes later, and why the plan should include getting dressed in warm clothes rather than heading straight back into the heat.

Cardiovascular conditions. The blood-pressure spike on immersion is substantial. If you have any cardiac history, or a family history of sudden cardiac events, get medical advice before adding cold plunges to anything.

The contrast protocol on this page — hot room straight into cold water — produces the largest swing in heart rate and blood pressure of anything here. It is the one to skip if you are new to this, on your own, unwell, or unsure about your cardiovascular health.

Löyly, viht and the culture around it

Two things about the Nordic and Baltic practice are worth knowing, because they change what the numbers above mean.

The first is löyly — leil in Estonian — the burst of steam produced by throwing water on the hot stones. It raises humidity for a few seconds and makes the same air temperature feel dramatically hotter, because sweat stops evaporating. A sauna at 80 °C with generous löyly is a heavier load than one at 95 °C kept dry, which is why a thermometer reading alone tells you very little about how hard a session actually was.

The second is the whisk — vasta or vihta in Finland, viht in Estonia — a bundle of leafy birch twigs used to strike the skin. It increases local blood flow and perceived heat, and it is a comfort and tradition rather than a treatment. Nothing about it changes the safety list above.

Both the smoke sauna tradition of Võromaa in southern Estonia and Finnish sauna culture are inscribed on the UNESCO Representative List of the Intangible Cultural Heritage of Humanity. That is a cultural designation and carries no health claim whatsoever — but it is a useful reminder that in these countries a sauna is a social room first and a wellness intervention a distant second, which is a healthier framing than most of what is written about it in English.

Hydration, done properly

The tables above give a band, not an answer, and the band is wide on purpose. Here is what to do instead of trusting it.

Weigh yourself before and after, undressed and towelled dry both times. The mass you lost during a session is essentially all fluid: one kilogram is about one litre. Do this two or three times and you will know your own rate better than any table can tell you, and you can stop guessing.

Replace at least what you lost, and a little more, over the hours afterwards rather than all at once. Some of what you drink leaves as urine rather than restoring the deficit, which is why sports-nutrition guidance sets the replacement target above the measured loss rather than at it.

Do not force enormous volumes of plain water. Drinking far more than you lost, quickly, is not a neutral act. Include something with sodium in it — a normal meal will do — if you have had a long session and sweated heavily.

Thirst is a reasonable guide for a normal session and a weaker one for older adults, in whom the thirst signal declines with age. If that describes you, use the scale rather than the sensation.

Frequently asked questions

How long should I stay in a sauna?

There is no universal figure. Conventional round lengths are 8-15 minutes in a Finnish sauna and longer in an infrared cabin because the stimulus is milder. The useful rule is to leave when you want to rather than when a timer says you may, and to leave immediately if you feel dizzy, sick or unusually cold.

How much water do I lose in a sauna?

Nobody can tell you from a web page. Sweat rates vary several-fold between people and conditions. The planner on this page shows the arithmetic across a band of assumed rates and labels it as an assumption; the only reliable method is weighing yourself before and after, where roughly one kilogram of mass lost corresponds to one litre of fluid.

Is sauna good for the heart?

The honest answer is that the strongest human evidence is observational, from Finnish population cohorts where regular sauna use was associated with lower cardiovascular and all-cause mortality. Association is not causation, and people who sauna frequently differ from people who do not in many other ways. Short-term effects on heart rate and blood pressure are well documented; long-term benefit is not established.

Can I go in the sauna after drinking?

No. Alcohol impairs thermoregulation and judgement, lowers blood pressure alongside heat-induced vasodilation, and is a recurring factor in sauna-related deaths in the Nordic countries. This is the single firmest rule on the page.

Is a cold plunge safe?

Cold water triggers an involuntary gasp and hyperventilation in the first minutes — the cold shock response — which is dangerous in open water and is a drowning mechanism rather than a hypothermia one. Never enter cold water alone, never after alcohol, and get medical advice first if you have any cardiovascular condition.

Can I sauna while pregnant?

That is a question for your midwife or doctor. Heat exposure in pregnancy is an area where advice differs between countries and by stage of pregnancy, and this page will not substitute for a clinician who knows your pregnancy.
